How to Calculate Your Daily Calorie Needs (TDEE Explained)
TDEE — Total Daily Energy Expenditure — is the total number of calories your body burns in a day. Getting this number right is the foundation of any effective nutrition plan, whether your goal is weight loss, muscle gain, or maintenance.
Your body burns calories constantly — even while sleeping, your heart beats, your lungs breathe, and your cells repair themselves. The total calories you burn across an entire day, accounting for all activity, is your Total Daily Energy Expenditure (TDEE). Knowing your TDEE lets you make evidence-based decisions about how much to eat to reach any body composition goal.
The Four Components of TDEE
- Basal Metabolic Rate (BMR): calories burned at complete rest — typically 60–70% of TDEE
- Thermic Effect of Activity (TEA): calories burned through planned exercise
- Non-Exercise Activity Thermogenesis (NEAT): calories from daily movement (walking, fidgeting, standing)
- Thermic Effect of Food (TEF): energy used to digest and process food — roughly 10% of calories consumed
How BMR Is Calculated
The most widely used formula for BMR is the Mifflin-St Jeor equation, which was validated in a 2005 study as the most accurate for most populations:
- For men: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age in years) + 5
- For women: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age in years) − 161
Example: a 30-year-old woman, 65 kg, 165 cm: BMR = (10 × 65) + (6.25 × 165) − (5 × 30) − 161 = 650 + 1031.25 − 150 − 161 = 1,370 calories per day.
From BMR to TDEE: Activity Multipliers
TDEE = BMR × Activity Multiplier. Standard multipliers:
- Sedentary (desk job, little or no exercise): BMR × 1.2
- Lightly active (light exercise 1–3 days/week): BMR × 1.375
- Moderately active (moderate exercise 3–5 days/week): BMR × 1.55
- Very active (hard exercise 6–7 days/week): BMR × 1.725
- Extra active (physical job + exercise or 2x daily training): BMR × 1.9
Continuing the example: if our 1,370-calorie BMR woman exercises moderately 4 days a week, her TDEE = 1,370 × 1.55 = 2,124 calories per day. This is the amount she needs to maintain her current weight.
Using TDEE for Weight Goals
One pound of fat contains approximately 3,500 calories. To lose one pound per week, you need a deficit of 3,500 calories per week — or 500 calories per day. To gain one pound per week (typically muscle building with resistance training), you need a surplus of 500 calories per day. Most practitioners recommend deficits or surpluses of 250–500 calories per day to minimise muscle loss or excessive fat gain.
- Weight loss: eat TDEE minus 300–500 calories per day
- Weight maintenance: eat at TDEE
- Muscle gain: eat TDEE plus 200–300 calories per day (lean bulk) or 400–500 (standard bulk)
Why TDEE Estimates Are Starting Points
No formula is perfectly accurate for every individual. Metabolic rate varies based on genetics, hormonal status, gut microbiome, and chronic dieting history. Use your TDEE estimate as a starting point, then track your weight for 2–3 weeks. If you are not seeing the expected changes, adjust calories by 100–150 per day in the appropriate direction.
Common TDEE Mistakes
- Overestimating activity level: most people should choose one level lower than they think
- Not accounting for NEAT: office workers who also avoid stairs and walk very little burn far fewer calories than their job title suggests
- Ignoring liquid calories: drinks, coffee add-ins, and alcohol can easily add 200–500 calories that go untracked
- Recalculating too infrequently: as your weight changes, your BMR and TDEE change too — recalculate every 5–10 kg
